Menopause is not just a hormonal transition. It is a metabolic shift that changes nutritional requirements in specific and well-documented ways. Supplements that were appropriate in your 40s may be unnecessary now — and some may actually be unhelpful.

What Becomes More Important Post-Menopause
Calcium
Oestrogen played a significant role in protecting bone density by suppressing osteoclast activity — the cells that break down bone. Oestrogen decline after menopause accelerates bone loss; women can lose 2–3% of bone density per year in the years immediately following menopause.
Calcium requirements increase to 1,200mg daily for post-menopausal women. Most Indian women do not meet this through diet alone given variable dairy intake and the lower calcium content of traditional plant-based foods.
Key point: calcium is best absorbed in doses of 500mg or less at a time. Split your daily calcium between morning and evening rather than taking it all at once.
Vitamin D3
Calcium supplementation without adequate Vitamin D is largely ineffective — Vitamin D is required for calcium absorption in the gut. Post-menopausal women with low Vitamin D who supplement calcium are not getting meaningful bone protection.
1,000–2,000 IU of Vitamin D3 daily with a meal containing fat is the standard recommendation. Get your level checked if you have not already.
Magnesium
Magnesium is involved in bone matrix formation and activates Vitamin D. Most discussions of bone health focus on calcium and D; magnesium is the underdiscussed third component. 300–400mg magnesium glycinate or citrate in the evening is a reasonable addition.
Vitamin K2 (MK-7 form)
Less widely known but increasingly supported by evidence: K2 directs calcium into bone rather than allowing it to deposit in arteries. This is the “traffic management” function of K2 in calcium metabolism. It is found in small amounts in some fermented foods (natto in Japan; small amounts in some cheeses) but is typically insufficient from diet alone. 90–180mcg of MK-7 daily is the typical supplemental dose.
What Changes or Stops Being Relevant
Iron
This is the most important correction for post-menopausal women. Menstruation was the primary driver of iron losses — once it stops, iron requirements drop significantly. Post-menopausal women need approximately 8mg of iron daily (the same as men), compared to 18mg for pre-menopausal women.
Supplementing iron without a confirmed deficiency after menopause causes more harm than good: iron excess contributes to oxidative stress, constipation, and may increase cardiovascular and cancer risk in some research models.
If you have been taking iron supplements for years and menopause is well established, get your ferritin level checked before continuing. If levels are normal, stop supplementing iron and rely on dietary sources.
Menopause-Specific Supplements With Some Evidence
Phytoestrogens (isoflavones from soy or red clover)
Phytoestrogens are plant compounds that bind weakly to oestrogen receptors. They are found naturally in traditional Indian foods — soy, lentils, chickpeas — and in higher concentrations in red clover supplements. Evidence for reducing hot flushes and vasomotor symptoms is modest — about 20–25% reduction in some trials.
Generally considered safe. Women with a history of oestrogen-receptor-positive breast cancer should discuss with their oncologist before taking concentrated isoflavone supplements.
Magnesium for mood and sleep
Oestrogen modulates serotonin and GABA — two neurotransmitters central to mood regulation and sleep. Post-menopause, reduced oestrogen disrupts these pathways. Magnesium supports both, making it relevant for mood fluctuations and the sleep difficulties common in the post-menopausal period.
